Bridges, clamshells, and straight leg raises (SLR) are all simple exercises to get started. They can be done on a couch, bed, or on the floor. These should help strengthening the hip, knee, and back, as well as loosen up tight hip muscles and relieve pain in the hip and low back area.

Exercises That Actually Give You Hip Pain Relief: Part 1

The first exercise is called Bent Knee Fallouts, and I especially love this one to warm up the hip joint, the ball and socket joint, as well as begin to loosen up and calm down the hip muscles if you’re having a problem with the muscles. Now, if you’re dealing with arthritis or a hip labral tear, then this is especially good for that hip joint.

And you may want to do extra reps and sets. If you feel like it’s beneficial for you. Then once you’re in this position, you’re going to think about each knee individually keeping your feet flat on the surface that you lean on. You’re going to let one leg fall out slowly up to where it feels like it wants to stop, or you have the edge of pain you don’t want to push into pain.

Then bring it back in slowly and then you going to do the same thing, going the other way and just alternate side to side until you’ve completed 30 reps or 15 reps on each side. A lot of people ask, How far should my feet be from the rest of my body? Like towards my bottom and it doesn’t matter. Whatever’s comfortable for you.

If you have hip pain on the outside part of your hip and want to put a stop to that pain, you’ve come to the right place!

In this video I’m going to show you 4 of the most effective stretching and strengthening exercises to alleviate lateral hip pain.

WHAT IS THE PAIN ON MY LATERAL HIP?

In most instances, pain in this area is caused by a condition known as “hip bursitis”. A “bursa” is a small, fluid-filled sack that adds lubrication and decreases friction in the muscles that control the hip; the suffix “itis” on the end means inflammation.

The second most-common cause would be a tendonitis in one of the tendons that acts on the hip in this area.

HOW TO TREAT LATERAL HIP PAIN

In the case of both bursitis and tendonitis – this inflammation is most often caused by tightness in the structures and and weakness in the muscles surrounding your hip. The best way to treat those deficiencies is with the right stretches and exercises to relieve tension and increase strength.

That’s exactly what you get in this video! We’ll start with 4 great stretches for your hips, we’ll follow it up with 4 great strengthening exercises, and by the end of it – I know you’ll be feeling a lot better.

5 Hip Pain Relief Stretches & Exercises You Can Do In Bed

These hip pain relief stretches & exercises don’t necessarily need to be done in bed, but they may help relieve hip pain in the morning before getting up, and/or when going to bed at night. Hip pain can be from a number of reasons. Often our hips will be really stiff when we first wake up or after a long day on our feet. The stretches and exercises can easily be done in your bed.

The first two stretches are an active assisted (AA) hamstring stretch and a knee to chest stretch. These will help stretch the muscles that are connected to your hips/pelvis and help relieve pain and tightness.

Next pelvic tilts and bridges are a great way to not only loosen up the hip and pelvic area, but they also help strengthen your core muscles as well.

Finally, a straight leg raise (SLR) will help strengthen your hip flexor muscles.

Hip Pain Relief Stretches & Exercises

The first stretch and exercise are lying down. Stretching your hip flexors with a knee to chest stretch can decrease hip pain. Strengthening the hip flexors will also help stabilize the joint to reduce pain.

In standing, hip flexion/extension and hip abduction/adduction movements will help strengthen the muscles as well as increase mobility in the hip joint. Changing the speed can make it a different exercise for each.

Finally, a standing hip flexor stretch is a great way to stretch without having to lie down.

4 Simple Sacroiliac Joint Exercises for Pelvic Strength & Stability

Sacroiliac joint exercises with Physical Therapist Michelle Kenway from https://www.pelvicexercises.com.au to strengthen your buttocks, stabilize your pelvis & protect your pelvic floor.

These 4 sacroiliac joint exercises are general buttock strengthening exercises directed towards conditioning the muscles surrounding the sacroiliac joints. These exercises are not a substitute for medical treatment from your health practitioner. These SIJ exercises are the type of exercises commonly prescribed for SI joint instability.

Sacroiliac joint exercises demonstrated in this video:

1. Floor bridge

Starting position:

Lying supine on a firm surface, knees bent and feet flat

Action

– Push down through your heels and raise your buttocks off the mat
– Breathe out as you raise your body
– Lower your body back to starting position

Bridge Exercise Progression

Place a dumbbell weight on your pelvis

2. Clam

Starting position

Commence lying on a firm surface on your side, knees bent, head and neck supported

Action

– Raise the top leg just above the lower leg keeping your feet in contact
– Lower the lifting leg back to starting position
– Repeat lying on both sides

Clam Progression

Position a weight on the upper outer thigh close to the knee or use an exercise band around the thighs

3. Alternate arm and leg raise

Starting Position

– Lying prone with/without a cushion supporting the hips and pelvis
– Keep the forehead resting down on the back of the hands

Action

– Gently contract your deep abdominal muscles
– Raise one straight leg off the mat
– Lower the leg back to the mat
– Repeat on both sides

Alternate arm and leg raise progression

Lift and lower alternate arm and legs simultaneously

4. Heel prop

Starting position

– Lying prone with/without a pillow supporting the hips and pelvis
– Keep forehead down supported on the back of the hands

Action

– Bend one leg at the knee to approximately 90 degrees (right angle)
– Lift the bent leg pushing the flexed foot towards the ceiling
– Lower the bent leg back to starting position
– Repeat with the other leg

Physical Therapy Tips for Safe Sacroiliac Joint Exercises

– Cease any exercise that causes physical discomfort
– Support the hips and pelvis with a cushion when lying prone
– Progress gradually
– Avoid tensing the pelvic floor pelvic floor muscles during these exercises.

How Many Sacroiliac Joint Exercises?

Commence with whatever feels comfortable for your body, even 1-2 repetitions at a time
Generally aim for 10-12 repetitions of each exercise at a time (1 set)
Repeat up to 3 sets of exercises/day
SIJ strengthening exercises can be performed 3-5 times per week

Research has shown that SIJ exercises for stabilization were effective in postpartum women for pain and disability (1) however some research has failed show that stabilization exercise is any more effective than other treatment regimes (2).

Exercises to Treat Hip Bursitis

Improving hip flexibility and strength is crucial to addressing hip bursitis. Tight or weak muscles can alter the way you walk or move, leading to friction and inflammation of the bursa. A physical therapist  or qualified health coach can help target specific areas of tightness or weakness and prescribe exercises to address them. Eccentric exercises, which focus on making the hip muscles slowly lengthen against a load, are typically recommended. Rest from aggravating, repetitive activities, such as running and jumping, is also helpful.
